How do I start a realistic fitness program with the limited equipment at my apartment building’s gym?

All my gym is: a leg press machine prensaUn bench machine, which can be adjusted to make a print of the lat pulldown machine hombros.Una also has a lower pulley for rows lat.Una estacionariaUna what tape bike elípticaUna correrEso of all. No freeweights. How can I start with a good strength training / fitness program that does not suck, using only the resources that I can follow? What is the pattern? How many times a week? How many repetitions? How can I change the program as the most fit? If the subject, I am a man, age 30, 6′1 and 185 pounds of fat. I can do about 10 push-ups and a pullup. Resting pulse 76 beats / min.

    Do you have a DVD player? Get a DVD and a good use of her body against itself. I did a lot and biked and swam a lot. I look great!
